Week 6: Mobility Matrix

Ankle Boxes × 1 minute each leg

Lunge forward and back over a static foot — promoting active dorsiflexion on the forward drive and plantarflexion on the return. The foot stays fixed on the floor as the body moves over it, loading both ranges of the ankle through its full arc. Dorsiflexion is one of the most common mobility restrictions in runners and directly contributes to knee, hip and lower back issues downstream. If the heel lifts early, back off the range and work within control.

Single-Leg Open Chain Ankle Circles × 1 minute each leg

Standing on one leg, draw large controlled circles with the free foot — moving through the full range of ankle motion in the air. Open chain work trains the intrinsic ankle muscles and reinforces the neuromuscular map of the joint, improving how the brain coordinates movement at the ankle. Do this slowly and deliberately, making the circles as large as possible in each direction.

Standing Ankle Circles — Closed Chain × 1 minute

Start on the toes, roll through the outer border of the foot, then onto the heel, then back around through the medial arch — drawing a full circle through every part of the ankle. Closed chain means the foot stays in contact with the ground throughout, loading the ankle in a way that open chain drills cannot replicate. This trains the peroneal muscles, the tibialis posterior and the intrinsic foot muscles simultaneously, building the kind of foot and ankle resilience that protects against sprains and reduces ground contact time.

Eddie the Eagles × 1 minute

Lean the whole body forward onto the forefoot — heels stay down throughout. This is a balance and forefoot loading challenge that directly trains the calf, the Achilles and the intrinsic foot muscles under the weight of the body. The angle of lean can be increased progressively as control improves. For runners, this mirrors the forward lean of efficient running posture and teaches the forefoot to accept and manage load — critical for speed and Achilles resilience.

Tall Kneeling Ankle Pumps × 1 minute each leg

In a lunge position, drive the front knee forward over the toes to maximise dorsiflexion — pumping in and out of the range rhythmically. The tall kneeling position isolates the ankle and removes the hip from the movement, making it one of the most effective ankle mobility drills available. This is the same movement pattern used clinically for ankle stiffness assessment and treatment. If the heel lifts, the range has exceeded what the ankle currently has — work to the edge of control.

Forward Fold Hold × 1 minute

Standing with feet hip-width apart, fold forward from the hips and let the hands hang toward the floor — bending the knees slightly if needed and allowing the hamstrings to release over time. Hold rather than bounce. This is a global posterior chain release that decompresses the lumbar spine, loads the hamstrings into length and prepares the knee to work through its full range. Breathe into the stretch and aim to add a few millimetres of depth every 20 seconds.

Reverse Nordic Holds × 1 minute

Kneeling tall on a mat, slowly lean the body backward from the knees — keeping the hips extended and the trunk rigid — then return to the start. This is a heavy eccentric load on the quadriceps and a direct training stimulus for the knee extensor system. Runners rarely load the quads through this range, and weakness here is directly linked to anterior knee pain and patella tendinopathy. Work to the edge of control — even a small range performed slowly is highly effective.

Deep Squat Hold with Side-to-Side Rock × 1 minute

Sink into the deepest squat possible, heels on the floor if they will allow, and hold. Add a gentle side-to-side rock, shifting weight from knee to knee. The deep squat is both a global mobility test and a training tool — it simultaneously loads ankle dorsiflexion, knee flexion and hip flexion. Most Western adults have lost access to this position. Training it regularly restores the joint space and movement confidence that running on stiff joints constantly limits. Use a door frame or pole for support if needed.

Lunge to Hamstring Stretch × 30 seconds each side

Step into a deep lunge, then shift the weight back — straightening the front leg and hinging forward from the hip to load the hamstring into length. Alternate between lunge and hamstring stretch positions, moving slowly and breathing through each transition. This mobilises the knee through both flexion and extension with the hip in different positions, preparing it for the range of demands running creates. The movement also trains the hamstring through an active range — more effective than passive stretching alone.

Bulgarian Split Squat × 30 seconds each side

Rear foot elevated on a chair or bench, front foot stepped well forward. Lower the back knee toward the floor under control, then drive back up through the front heel. The Bulgarian split squat is the best single-leg knee strength and mobility exercise for runners — it loads the quad, glute and hip flexor of the rear leg simultaneously, in a split stance that directly replicates the asymmetric loading of running. Use bodyweight here and focus on full range and control before adding load.

Rock Backs with Hip in Abduction × 1 minute each side

On all fours, take one knee out to the side into abduction and rock the hips back toward the heel — loading the hip into a combination of abduction and flexion. This targets the posterior hip capsule and the external rotators in a position that running never takes the joint through. Many chronic hip tightness complaints in runners are actually restrictions in the posterior capsule rather than muscle tension — this drill goes directly to that tissue. Move slowly and hold the end range for 2–3 seconds on each rep.

CARS — Controlled Articular Rotations × 1 minute each side

Standing on one leg, draw the biggest possible circle with the free hip — moving through flexion, abduction, extension and adduction in one continuous slow rotation. CARS are the gold standard for joint health — they take the hip through its full usable range while the body actively contracts to resist gravity. Done consistently, they maintain joint cartilage health, lubricate the joint surface and expand the accessible range of motion. Go as slowly as possible and resist the urge to let the pelvis tilt — isolate the movement to the hip.

Prone External Rotations × 1 minute each side

Lying prone, bend the knee to 90 degrees and lift it slightly — then rotate the lower leg from side to side, taking the hip into internal and external rotation. The prone position removes load from the joint and allows full passive exploration of the hip’s rotational range. Most runners have significantly restricted internal rotation, which contributes to poor single-leg mechanics, hip impingement and ITB issues. Use this drill to identify the asymmetry and begin to restore it — notice which direction feels more restricted and spend more time there.

World’s Greatest Stretch with Hip Drop × 1 minute each side

Step into a deep lunge — front foot level with the hands — and place the same-side elbow toward the floor. Then rotate the trunk open toward the ceiling, reach the arm up. Add the hip drop: from the lunge position, drop the hip of the front leg toward the floor, increasing the depth of hip flexion. This is called the world’s greatest stretch for a reason — it simultaneously mobilises the ankle, hip flexor, hip external rotators, thoracic spine and shoulder in one flowing movement. Runners who do nothing else should do this.

Seated Hip Flexion and Leg Lift × 1 minute each side

Seated on the floor with the legs extended, bend one knee and actively lift the foot off the floor — driving the knee up toward the chest using the hip flexors alone. Hold at the top for 2–3 seconds before lowering. This is an active hip flexion strength drill — not a passive stretch. Most runners have weak hip flexors relative to how hard they use them in running, leading to a shortened stride, anterior hip pain and compensatory overuse of the lower back. This trains the hip flexor to work through the same range it needs when driving the knee forward at speed.
